    Forearm pump. Place hands in front, arms straight at shoulder height and close and open your hands 200 times. You should flick your hands out to open as you really want to work your extensors rather than trying to close a really tight fist and be unable to open your hands. You can use a weight on a rope through a broom handle and roll your wrists to wind the weight up and down the rope too to add extra strength to wrists and stabilise shoulders.

    Other good general exercise to make you sweat and out of puff. Burpees, or cat stretches.

    Learning how to breath is real helpful too, most physical activity is easier once you learn how to breath properly, as in useing your diaphram.

    That one for arm pump is good. Starts off easy, but bloody hard to do 200 reps!

    We do that as part of the warm up at the judo club There's a cool shoulder exercise in a similar vein that starts off easy but after 10 reps of 10 movements people start to groan.

    Do you want to get bike fit or just raise your fitness level ?, a simple fitness routine will help eg swimming, cycling[wind trainer], cardio etc for 30minutes 3/4 times a week will help .

    nothing beats seat time,

    while increasing your general fitness does help (gym, etc..), lots of riding is the best way to get bike fit.

    I'd go crossfit if I was going for gym work, High Intensity Training is a good thing.
